Exercise: classification, strengthening exercises, health benefits and yoga

Exercise is planned, structured and repeated activity done to improve fitness. It is classed by energy system, contraction type and purpose; yoga adds flexibility, balance and calm.

DefinitionPlanned, structured, repetitive physical activity done to improve or keep fitness
FITTFrequency, Intensity, Time, Type
Strength dose (ACSM)Each major muscle group 2-3 days a week, 8-12 repetitions a set
Three parts of yoga practiceAsana (posture), pranayama (breath control), dhyana (meditation)

Classification of exercise

BasisTypesExamples
Energy systemAerobic (uses oxygen, long and steady); anaerobic (short, very hard)Brisk walking, jogging, swimming; 100 m sprint, weightlifting, jumps
Muscle actionIsotonic: concentric (muscle shortens) and eccentric (muscle lengthens under load); isometric (no change in length); isokinetic (constant speed on a machine)Biceps curl up and down; plank, wall sit; isokinetic dynamometer in a sports lab
PurposeEndurance (cardio), strength (resistance), flexibility (stretching), balance (neuromotor)Cycling; squats; static and dynamic stretches; yoga balance poses
PatternContinuous or intermittent (interval)Steady 5 km run; HIIT, hockey, kabaddi
IntensityLight, moderate, vigorousStretching; brisk walking; running

Specific exercises for strengthening

Muscle groupExerciseNo-equipment or low-cost version
Thighs and hips (quadriceps, glutes)Squats, lunges, step-upsBody-weight squats; step-ups on a stair
Chest, shoulders, tricepsPush-ups, bench press, overhead pressKnee push-ups; filled water bottles as weights
Back and bicepsRows, pull-upsResistance-band rows; towel rows against a door
Core (abdomen, lower back)Plank, side plank, bridgesAll use body weight only
CalvesCalf raisesRaises on the edge of a step
Grip and forearmsHandgrip workSqueezing a soft ball

Principles of strength training

  • Overload and progression: add load, repetitions or sets slowly so muscles keep adapting.
  • Specificity: train the muscles and movements the sport uses (leg power for kabaddi, shoulders for bowlers).
  • Recovery: about 48 hours before working the same muscle group hard again.
  • Reversibility: gains are lost when training stops.
  • Technique and breathing: warm up first, use correct form, breathe out while lifting; do not hold the breath.
  • Dose (ACSM): each major muscle group 2-3 days a week, 8-12 repetitions per set.

Health benefits of exercise

  • Stronger heart: lower resting heart rate and blood pressure; better HDL cholesterol.
  • Better insulin sensitivity and blood glucose control.
  • Less body fat and more muscle; easier weight control.
  • Higher bone density, especially from weight-bearing and strength work.
  • Better posture, balance and joint mobility; fewer falls in old age.
  • Better mood, sleep and stress control.
  • Lower risk of obesity, type 2 diabetes, heart disease and some cancers.

Yoga and its benefits

PracticeExamplesBenefits
Asanas (postures)Surya namaskar, tadasana, vrikshasana, bhujangasana, paschimottanasanaFlexibility, balance, muscle strength and endurance, posture
Pranayama (breath control)Anulom vilom, bhramari, ujjayiBetter breathing control and lung use, calmer mind, lower heart rate
Dhyana and relaxationMeditation, shavasanaLess stress and anxiety, better sleep and focus
For athletesShort sessions after training or on rest daysRecovery, mobility, fewer injuries, concentration for shooters, archers and batters
For the athlete

Strength work builds muscle only when energy and protein are enough: a young cricketer doing squats and push-ups three days a week needs protein spread across meals (dal, curd, egg, paneer). Yoga is best practised on an empty or light stomach, so plan it before meals.

Exam angle

2 marks: “Differentiate isotonic and isometric exercise.” Isotonic: the muscle changes length and moves a joint (squat, biceps curl). Isometric: the muscle contracts without changing length (plank, wall sit).

5 marks: “Write the benefits of yoga.” Asanas for flexibility, balance and strength; pranayama for breathing and calm; meditation for stress and sleep; uses for athletes; one example each.

10 marks: “Classify exercise. Add a note on exercises for strengthening and the health benefits of exercise.” Classification by energy system, muscle action, purpose, pattern and intensity; strengthening exercises by muscle group and training principles; benefits by body system; yoga.
